What the Program Is Trying to Do

Super Squats is not a peaking plan and not a year-round routine. It is a short, aggressive mass block: one demanding set of 20 breathing squats, performed two or three times per week alongside deliberate recovery and bodyweight gain.[1] The publisher-hosted book excerpt permits either frequency but does not prescribe a fixed session total. For one comparable progression, NORMA keeps 18 planned sessions: the classic three-day schedule takes six weeks; the twice-weekly option spreads the same loads across nine. That fixed total is our scheduling convention, not a number stated in the excerpt.

A 20-rep set combines substantial loading with a long set duration — what strongman and coach Alex Bromley calls "one giant density set."[2] Research outside Super Squats finds similar hypertrophy across low, moderate, and high loads when sets are taken to volitional failure.[3] That supports high-rep training as a valid stimulus, but it does not validate this exact one-set protocol. Current evidence favors more weekly volume when the goal is to maximize hypertrophy, with diminishing returns as sets accumulate.[4][5] Super Squats is therefore best understood as a short specialist block, not a general model of optimal long-term volume.

What it is not: a strength peak. If your goal is a new one-rep max, run the Russian Squat Cycle or Smolov Jr. instead. If you want a sustainable, balanced program you can run for months, start with Madcow 5×5 or 5/3/1 Wendler. Super Squats is a focused block, not the place you live.

The Protocol in One Set

Strossen put it plainly:

"The nucleus of this venerable program is one set of squats — twenty reps in the set, to be sure, but just one set."

The classic version follows two rules:[1]

  1. Overload — load the bar with the weight you'd normally use for 10 reps, then complete 20 clean reps using controlled lockout breaths.
  2. Progressive resistance — after a successful 20-rep set, add at least 5 lb (≈2.5 kg) for the next workout.[1] The entered starting weight is Session 1, so an 18-session table contains 17 scheduled increases. If you miss the 20 or your form breaks, repeat or reduce the load rather than forcing the spreadsheet forward.

Practical first-run recommendation: start with a weight you could squat for 12–15 clean reps and train twice per week. In this calculator, that keeps all 18 sessions and spans nine weeks. The accessory lifts are deliberately secondary — pick a weight you can handle for the reps and don't chase them like the squat. Bromley's practical recommendation is to step-load them: hold the weights steady for several weeks before nudging them up, because the 20-rep set already consumes most of your recovery.[2]

The 18-Session Build: 6 or 9 Weeks

The table below shows the no-miss arithmetic. Session 1 uses the entered 100 kg starting weight; after each successful set, 2.5 kg is added for the next session. Eighteen listed sessions therefore contain 17 increases and finish at 142.5 kg. The classic three-day schedule takes six weeks. At two sessions per week, NORMA keeps the same 18 planned weights and spreads them across nine weeks. The book permits both frequencies but does not mandate this fixed total.

In US units, the same arithmetic starts at 225 lb and reaches 310 lb in Session 18: 17 increases × 5 lb = 85 lb. Reaching 315 lb from a 225 lb first session would require a nineteenth session. Again, this is planning arithmetic, not a performance promise.

Read it honestly: many lifters need to repeat or reduce loads as fatigue accumulates. Progress only after 20 clean reps. Track rep quality, recovery, completed sessions, and bodyweight trend separately; none of them justifies sacrificing form to keep the spreadsheet moving.

Before You Start

The program is only as good as the honesty of your starting weight. The classic method uses a recent 10-rep max; for a first run, the safer practical choice is a load you could squat for 12–15 clean reps.

Green light — run it if

  • You squat with repeatable technique (depth, brace, bar path) that holds under fatigue.
  • You're a late-novice or intermediate lifter who wants a short size-focused block.
  • You're prepared to gain some bodyweight and prioritize recovery for the full 18-session block.
  • You can choose the schedule up front: six weeks at three sessions per week only if form and recovery stay stable, otherwise nine weeks at two.

Don't run it yet if

  • You're very strong or advanced and the classic three-day forward ramp exceeds your recovery capacity.[2]
  • You're cutting, in a hard sport season, or peaking for a meet.
  • You have knee, hip, or back pain that changes your squat — or blood-pressure/heart concerns.
  • You can't reduce your other leg, lower-back, and conditioning work for the block.

The Breathing-Squat Technique

The breathing pattern turns the set into rest-pause work while the bar stays on your back. The lockout is controlled rest, not permission to relax your position.[2]

  1. Use your selected starting load. The early reps may follow a normal breathing rhythm.
  2. As the pace slows, stand fully locked out with the bar still on your back, take a few controlled breaths, then re-brace completely before the next descent.
  3. Continue only while depth, brace, bar path, and control remain consistent. Take more breaths as needed; do not rush the next rep.

A full set can take two minutes or more.[2] Heavy breathing and muscular burning are expected; the warning signs in the safety note above are not. End the set safely if they appear. The classic method keeps the bar on your back between reps, but safety always overrides set completion.

Diet & Recovery

Super Squats is designed as a short bodyweight-gain block. Use a modest surplus that supports training and recovery, then adjust it from your weekly bodyweight trend rather than forcing a fixed calorie number.

The original book emphasized wholesome food, milk, and plenty of rest.[1] Milk is historical context and an optional food source, not a requirement. The useful principle is adequate energy, protein, carbohydrate, and recovery.

Any rapid bodyweight increase includes some combination of muscle, fat, water, glycogen, and food mass. After the block, deload and spend time at maintenance before deciding whether a cut fits your next goal.

After the Block

Finishing is not the end of the work — it's where you decide whether the gains stick.

  • Deload first. A light week before you load heavy again. See the deload-week guide.

  • Stabilize first. Spend time around maintenance before deciding whether to gain, maintain, or cut next.
  • Don't re-run it back-to-back. Wait until you are fully recovered and have a clear reason to use another short mass block.

Failure Modes

Starting weight too high. Conservative beats heroic; the every-session increase makes an aggressive start unsustainable quickly.

Skipping the breathing. Twenty uninterrupted reps with a true 10RM is not the method. Use controlled lockout breaths and re-brace before every descent.

Trading depth for reps. Under fatigue, form tends to fail in a recognizable order — the hips shoot up first, the chest folds forward, the knees cave, and depth creeps shallower rep to rep. A shallow or distorted rep isn't the same dose, and it's dangerous under load. Lower the weight before you lower the standard; once that pattern shows up, the set is done.

Under-recovering. If performance and bodyweight both stall, review food intake, sleep, session frequency, and other training before adding more load.

Progressing the accessories like the squat. They're incidental — step-load them.

Running it too long. Treat this calculator's 18-session progression as one block, not a permanent routine. If the linear increase stalls, repeat or reduce the load rather than extending the no-miss arithmetic indefinitely.

Who should not do it?

Skip this block if your squat form breaks under fatigue or if you're cutting or peaking for a meet. If you have a heart condition, high blood pressure, chest pain, dizziness-related loss of balance, or another chronic condition, complete the current PAR-Q+ screening and follow its recommendation before attempting this high-stress block.[10] Clean form is non-negotiable; forcing ugly reps is dangerous and can cause injury.

Is one set really enough?
